I been doin a bit of weight training fairly focussed for approximately a year now. Up until now I haven't been overly concerned with massive muscle gains and have been fairly happy with my achievements as my main intention was to lose weight, tone up and improve my sprint as I have been playing football(soccer).
However now i am into the summer months i would like to put on sum muscle for those big shoulder to shoulder clashes we centre halves get involved in.
Im currently 6'1 and weigh approximately 12.5 stones (fink that 175 pounds :S)
At present i train 4 days a week
Monday - Chest, triceps
Tuesday - Legs, Abs
Thurs - Shoulders, Biceps
Saturday - Back, Abs
I also run approximately 4 times a week, approx 4-6miles per session.
I realise that diet is the most important factor when attempting to gain muscle mass and have modified my diet to allow for this. I have ordered Mammoth 2500 weight gain and am currently using creatine monohydrate and have been for most of the year.
Heres the diet i currently use (only wifout the mammoth, its DIY shakes atm), i would appreciate any help with this.
Breakfast - 7am
3 eggs scrambled
2 slices toast with low fat spread
Banana
1 pt water
Post Workout - 9am
1 mammoth shake
1 scoop creatine
11am
1 tin tuna (sunflower oil drained)
2 Bananas (yup i am eric, "always alert for the call of duty")
Lunch 2pm
Roast Meat Sandwich (100grams meat maybe with sum rabbit food.... eugh)
1 Apple
1 pt Skimmed Milk
Tea - 530pm
2 Grilled Chicken Breasts
4 boiled spuds (an irish favourite, we cudnt live wifout em)
1 litre water
1 bowl strawberries
10pm- bedtime
Mammoth Shake
2 bananas

Would also appreciate any suggestions to a new workout plan as i have kinda exhausted myself of this one. I havent seen gains in months. I have considered "intensity cycling", anyone got any word on this?
Am also considered adapting the plan into a "HIT" plan i fink its called, hope iv got it right. Anyways one of these plans that includes a single set all over body workout, working to failure 3 times a week, is wot I mean. I would appreciate any help on this.

mmmm ok i guess i knew veggies were gonna have to come into it. What are the best sources for these EFA's?
Are there any alternatives to the Peanut Butter as im not a big one for the nuts?

I use ground flax seed and sardines, which contain several grams of fish oil for my omega-3 fatty acids. For other fatty acids I use olive oil, peanut butter, almond butter, and a couple of other oils that are low in saturated fat. I'm looking into getting some safflower mayo.
