ummm....I would have to go with run. And it all depends on which length you are shooting for. Cross country long or just a lap or 2?

If you're going into a 100m race, run 100m. If you're going into a marathon, run for a long time. If you're racing someone around a tree, do that for a few hours. If you want to lift something heavy, start picking up heavy stuff. It's not that hard. The most simplistic advice can be the best, man.

He is running distance, so I am guessing 1500m or 3000m. I would train 5 or more days a week if I were you, no more than 1 day off in a row, ie, no weekends off.

I think you should also be running a 1 mile each week to gauge your progress. If your times keep improving, then good. If they aren't then you need to rework the routine.

I think 2 miles is plenty on the distance deal, you should also hit up some above race speed intervals, with total work distance equal to race distance. You should also do some lactate threshhold work.

That's .25 miles so divide what you were going to do by four and you'll be set. I'd be doing something about a mile long to improve endurance, etc. and 100m dashes for speed. As CowPimp said, do whatever it is you're doing in competition each week to track your progress.

You shouldn't need distance work, you should be done 400m within 70 seconds.

if your doing 400s. just practice runnings 400s every day for 15-30 minutes a day with a mile warm up. to be competative you want your time below a minute. no point in running farther than 400 because you will loose your pacing. its all about pacing. you can also try going around the track sprinting the curves, running the strait aways untill youre too tired to continue.

the exercise you have posted about running 400s and 100s is alright, but i would do 200s on the sprint days rather than 100s.

the key to 400s is being able to sprint about 300 yards of it, 400 if you can

oh ya, i dont know how familiar you are with running, but just like lifting, you must practice your form. you will knock ten seconds off in a week if you go from poor to perfect form.

You may also consider some dynamic flexibility work to increase your running stride a bit.

I would also think that plyometrics could be beneficial to your running, but I would like some alternative feedback on that. Honestly, I don't know enough about designing routines for track. That's one chapter I'm going to have to focus on.
