Hey everyone,

I've been at it now for 2 months working out. cardio and crossfit with some str training seems tobe my thing. I am 5'9" 155 lbs and eat like a rabit.

My goals are to have better aglitiy, speed, flexablitiy, and str. I know i cant have the best of all worlds but I workout 3 times a day for no more than 4 days in a row without a rest day. A day typically looks like this:

-Fat burn walk in the morning for 1 hour followed by a light run for 10 mins.

-Crossfit anywhere from 15 to 40 mins depending on the workout OR 5 sets of 5 for either squats, deadlifts, benches in the afternoon about 2-3 after lunch.

-Pull-up Routine with either lunges, step-ups or spirits at night. Just to work on the ass and i only do 10-15 pull ups at night to work the lats.

Now my diet is pretty simple, its basiclyall fresh veggies of a lot of different colours with turkey, fish, or chicken for lunch and dinner and in the morning it is egg whites and fruit with almond butter whole gain toast and low fat yourgut

Now I'm not big nor small in size but my question is... what is that i want in order to gain muscle and cut, like see my pecks, abs, and arms without gaining too much in size, a whey protein shake or a mass gainer of sorts?

I already take a protein shake after the morning and afternoon PT with just 1 scoop (about 27g of protein) at any given time.

Any info, advice or shed light on this would be awesome.

I have improved every exserise since i started. Thanks in advanced

Speed, agility and flexibility are specialized areas. If you're looking for flexibility, stretching is your best bet. Speed and agility are specialized training. Cones and ladder work are normally used for agility, and for speed, you need to train on stride length and stride frequency, but those are athletic level training. Sprinting, as you're already doing, is the most basic way to increase speed. Oly lifts, like snatches and cleans, which are popular in crossfit helps with speed. You have your strength part locked down, everything else are specialized areas of training that you have to be pretty specific about to REALLY improve. If you're just looking to be generally "fit," then you're fine. If you're trying to increase speed & agility for athletic purposes, then you require more specific training.

Agree
