Ahhhh, the bench press. Perhaps the most beloved and utilized exercise known to man. What???s the first question often asked to a bodybuilder? ???How much can you bench,??? of course! Seems pretty simple, huh? Just lie down, unrack the bar, bring it down to your chest, and push it back up. Do that week after week and lift progressively heavier, and BAMN???massive pecs, right? Wrong! The bench press can be an excellent builder of pec mass, however, the way it is most often performed it ends up taxing the front delts and tris far more than the pectorals. I hear it all the time??????I don???t understand man. I can bench 365 and my chest is still small! Every time I bench the only thing that ends up sore are my tris and front delts!??? If that describes you as well do not fear my friend???some slight adjustments in form and body positioning and the bench press will swell your pecs to Arnoldesque proportions! Here is what you need to do before you even unrack the barbell:

lay down on the bench and set your feet firmly on the floor
arch your lower back slightly
raise your ribcage up high
squeeze the scapula together
pull your shoulders downward
Now you are in the correct position to achieve maximum pectoral recruitment with far less tricep and delt interference. The key is to keep your body in this position throughout the set. It is not enough to simply start this way. Learn to ???lock??? your body like this while you bench press, or perform any chest press or flye movement for that matter.

Once you begin your set, make sure to keep your elbows wide and under your wrists. Lower the bar to just about nipple level (this may vary slightly among individuals) under full control???bouncing is a major no no???and then push to the top in an explosive fashion.

This may seem strange at first, but once you master it, it will be time for some bigger shirts my friend!

-Keep your abs tight throughout the whole movement.

-Don't hold your breath.

-Don't lock out your elbows.

-Exhale as you lift the bar up and inhale on the way down.

-Don't wiggle around to lift more weight.

-Don't picture Mudge's avatar at any time during the lift.

Ditto. For me anyway, elbows out results in too much stress on my rotator cuffs.

Thanks for the new series of informative posts Gopro. Most people I see flat benching are what I call "delt pressers", and they don't realize it. I adopted this style of benching a long time ago, and it really does involve the pecs much better.

Hey Mick, I thought you didn't agree with any arch when benching? :grin:

Hold ur breath? How can you lift heavy when you dont hold your breath? I read on an article which says that holding breath can actually help you to get stronger. When i say holding the breath, doesnt mean all the time, just the time when you are busting your a** to push the weight.

most people blow you away with there breath while pushing on the way up or you hear atleast a hissing sound coming......Don't hold your breath.
 
I know you breath out but surely theres a time where you hold ur breath to push the weights right? After you get the weights going then ppl start to breath out. Isnt it?

Holding your breath can be very dangerous "buffed".
It is especially important to follow proper breathing techniques when lifting heavy. It is my understanding that you can break a blood vessel if you hold your breath.... That is a definate no no
:finger: Actually I think you get more power when breathing correctly. As Vanity stated, the proper way is to inhale gradually when bringing bar to your chest and gradually exhale while pushing bar up.
 
Inhale on the negative, exhale on the positive.
 
exactly Mudge.. The way I have always remembered it when I was a beginner was ....bringing weight toward you inhale ...then blow to push the weight away from you.... I know that sounds stupid, but it worked for me to remember. I know when I was a beginner I would always forget when to inhale and when to exhale :lol:
 
I believe there is blood pressure risk without breathing properly as well.
 
Yeah, that is why people have been know to break blood vessels :eek:

Gopro, I have a question. You said a slight arch in your back...well we have all seen people arch their backs as they perform the BP. Don't you think this is a kind of cheat? I personnally leave my back flat against the bench no matter what weight I am pushing. We had this same comversation on MM and it was about 50/50 on people who considered arching cheating or not.
 
some people overexaggerate and it looks like their spine is gonna snap in half cuz there back is so arched. but he's not talking about this.......

what he means is the "natural" arch that results from squeezing your shoulder blades back. its only a slight arch, and no, its not cheating.......
 
Definately I am all for proper form. But I wouldn't think any form of back arching would be considered cheating... Heck your still pushing the weight. Now I believe in the olympics they will disqualify you if the bar does not touch your chest when coming down. This I can understand would be considered cheating. Heck, if you're only going like half way down with the bar then pushing up ...that is cheating. But I haven't seen anyone that I can recall pushing over 400 lbs without arching in some way shape or form.
 
Arching your back is fine, having your ass come off the bench is not.

I have to concur with Mudge on the keeping the elbows in, but I believe GPs method will isolate the chest more if that is what you are trying to accomplish. A big bench comes from recruiting as many muscles as possible so if weight is your thang, elbows in is the way to go..

OK I can understand the "natural" arch you are talking about and can see how that is not cheating. It is when I see someone who is pushing 225 and they have an arch like the golden gate bridge. That I don't understand.

First...thanks to everyone that wrote to be about their appreciation of this post.

As to the arch thing. A natural arch will occur when you lift your ribcage to "set up" your torso for proper bench press technique. This is the only arch that should occur. Anyone that increases the arch in order to get a weight up is inviting injury and using momentum, rather than muscular power to perform the lift.

As to holding your breath...this is something that SHOULD occur momentarily during a heavy lift. It is normal and will INCREASE power output during max lifts. The key is to only hold your breath momentarily.
